Bench Press

Sit in the middle of the bench facing the XMAI, lean back and keep the angle between the body and the bench between 45 degrees and 60 degrees, hold the barbell with both hands, the distance between the hands is shoulder width or slightly wider, palms upward, keep the upper arms close At your sides, don t move or swing. Inhale, and then slowly curl the bar up from the starting position (usually your upper thighs) toward your chest while keeping your elbows anchored at your sides. Seat Bar rows

Sit in the middle of the bench facing the XMAI, and hold the barbell with your hands behind your back (palms facing up) slightly wider than shoulder-width apart to ensure a secure grip. Lean down so that your body forms a certain angle with the ground (usually 45 degrees to 60 degrees). Keep your back straight and do not bend too much. Let your arms hang naturally so that the barbell hangs in front of your body. Use your back to pull the barbell toward your body, while keeping your elbows close to your sides and rowing backward and upward. At the top of the movement, feel the contraction of your back muscles, then slowly control the weight back to the starting position.

Lying Scissor Kicks

Fix XMAI under the bench, lie on the bench with your head facing XMAI, stretch your legs straight and close together, put your arms naturally on both sides of your body, put anklets on your legs, inhale to prepare, and then when you exhale, alternately lift your legs and stretch them upwards to form an angle of about 45 degrees with the ground. Neutral Kickback

Kneel on one knee on a fitness bench, facing XMAI, and place your other foot on the ground for balance. Keep your spine neutral, your abs tight, and your shoulders aligned with your hips. Grasp a handle with your other (free) hand, and extend your arm straight but not too locked. Hold the handle with your upper arms squeezed and still, and use your back to pull the handle straight back until your arms are straight and turn the table, pause for a moment, and feel the contraction of your back and upper arm muscles. Then, lower the handle back to the starting position with control and repeat.

Straight Leg Hip Extensions

Fix the XMAI under the bench, support the XMAI with both hands on the bench directly above the XMAI, kneel on one leg in the middle of the bench, tighten the abdomen and lift the chest, put the other leg on the foot ring and stretch it up and pull it over the back, return and repeat. Keep the body stable: During the movement, keep the other parts of the body stable to avoid shaking or using force.
